Beginner Runner Program

The Beginner Runner Program offers a thoughtful alternative for those seeking a more comprehensive foundation as a new runner. We build to 40 minutes because race data shows the average 5K finish time typically falls between 30 and 40 minutes, with new runners often landing toward the higher end of that range. By prioritizing time-on-feet over distance targets, it allows runners to build genuine aerobic capacity and running economy before chasing speed. Cross-training and strength work addresses mobility and core stability early — areas that prevent many runners from progressing smoothly. The structured progression, with built-in easy days, creates natural recovery windows that help sustain motivation over the full 12 weeks. The Goal
Build from zero to 40 minutes of continuous running in 12 weeks.
Structure
Each workout begins with a warm-up and ends with a cooldown.
Pacing
Keep these runs at an easy pace. If you feel like you are running too slow, good! If you feel good about your pace, slow down! Speed will come in due time. The objective here is time on feet to build a foundation.
Schedule
You will be running three days a week. Choose a cross training option on the days between, two days a week. This could be 30 minutes on a spin bike, 1,000 yards in the pool, or even walking for 2 miles.
Strength
Consider including light strength workouts two days a week to build your core. The following routines are great options for the new athlete:

Starting Point
You're ready to start this program when you can comfortably walk 30 minutes. For some people, it may take a season of walking before you can begin running. I walked five days a week for three months following an injury before I resumed running.
